Ab wheel rollout

The wheel is not something you do for a burn. It is a test of whether you can stop your back arching while your arms travel away from your hips, and measured against nine other exercises it sat near the top for both halves of the rectus abdominis and both obliques while the hip flexors stayed quiet1.

Ribs down, don't let the back arch.

The cue Reckoner puts on your wrist mid set.

How to do it

  1. Kneel and set the line first

Knees about hip width with something soft under them, hands on the handles, wheel under your shoulders. Squeeze the glutes and flatten the small of your back before the wheel moves at all. If you cannot find that position kneeling still, you will not find it moving.

  2. Roll out only as far as the line holds

Push the wheel away and let the hips travel with it. The moment your back begins to arch you have passed your range, and that point is your rep. It will be shorter than you want it to be for the first few weeks.

  3. Drag it back with the trunk

Reverse it by pulling your hips back toward your heels with the arms still long. If the elbows bend, the lats have taken the job and the abs have stopped resisting anything.

  4. End the set on the first bad rep

The set is over when the back arches, not four reps after it. Log what you actually held the line for, because a rep you folded through and a rep you controlled are not the same exercise and the engine cannot tell them apart.

What goes wrong

How Reckoner progresses this lift

Six weeks of this lift, run through the real engine. Nothing below was typed in: the prescription, the decision and the sentence beside it all come from the same code that writes your week.

Ab wheel rollout, six weeks
WeekPrescribedWhat it did
13 x 8More reps 8 → 9 repsYou finished every set at RPE 7, with room left in the range, so the reps climb before the load does.
23 x 9More reps 9 → 10 repsYou finished every set at RPE 7, with room left in the range, so the reps climb before the load does.
33 x 10More reps 10 → 11 repsYou finished every set at RPE 7, with room left in the range, so the reps climb before the load does.
43 x 11More reps 11 → 12 repsYou finished every set at RPE 7, with room left in the range, so the reps climb before the load does.
53 x 12Deload 40% of sets offFive weeks of building, then one week lighter. About 40% of the sets come off. The load holds and your reps stay where you earned them, so you keep the strength and lose the fatigue.
62 x 12One more set 2 → 4 setsYou hit the top of the range at RPE 7 and there is no weight left to add. When a lift runs out of load, the set is the increment, so it does four sets next week.

Real engine output, not an illustration. Every row was produced by running the engine itself when this page was generated.

The full rule, and why the reps move before the load does, is in how Reckoner decides to add weight.

Questions people ask

Is the ab wheel bad for your lower back?

It is hard on a back that cannot stay flat, which is a different sentence. Lumbar muscle activity stayed under a tenth of a maximal contraction in every exercise that study measured, the roll-out included, and the roll-out was among the lowest for the hip flexors1. What loads a back here is going past your range and arching to finish the rep.

Will this give me visible abs?

Training the muscle and uncovering it are two separate jobs. Six weeks of abdominal work in sedentary adults, with food held level, improved abdominal endurance and changed body fat, abdominal girth and skinfolds not at all2. The wheel builds the muscle. What you can see is settled elsewhere.

How does Reckoner progress something with no weight on it?

By reps, and the run above is a real one rather than a description of one. Every number and every sentence in that table came back from the same code that writes your week.
