Overhead dumbbell triceps extension

The same elbow extension as a press-down, done with the arm above your head. That one change puts the long head on stretch for the whole set, and it is the difference the research has the most to say about.

How to do it

  1. Take less weight than you think

    The overhead position is mechanically weaker and it is meant to be. In a twelve week comparison the arm training overhead used between 34 and 39 per cent lower absolute loads throughout and still grew more1. Starting light here is the lift working, not you being cautious.

  2. Get the bell overhead safely

    Either one bell held in two hands, cupped under the top plate, or a lighter bell in each hand. Press it up to a straight arm before you start lowering, sitting or standing with the ribs down and the lower back flat.

  3. Keep the elbows in and pointing up

    That is the cue Reckoner puts on your wrist. The upper arms stay beside your ears and vertical for every rep. Everything below the elbow moves and nothing above it does.

  4. Lower behind the head, then press back to straight

    Let the forearms travel back and down until you feel the stretch behind the arm, then reverse. The bottom is the reason to do this movement overhead at all, so a rep that stops halfway has thrown away the point of the set.

Questions people ask

Is this really better than a press-down?

For the long head, on the best evidence available, yes. Twenty one adults trained one arm overhead and one by the side on a cable machine for twelve weeks: the long head gained 28.5 per cent against 19.6 per cent, the two heads that only cross the elbow gained 14.6 per cent against 10.5 per cent, and the whole triceps 19.9 per cent against 13.9 per cent1. Two things to hold onto. That was one trial, and it compared arm positions on a cable rather than a dumbbell against a rope, so reading it as a verdict on the dumbbell is reasoning rather than a result.

My shoulder does not like being overhead. Is that a problem?

Nobody has followed lifters over time and counted shoulder injuries between overhead and by the side triceps work, so nothing on this page can tell you the position is safe or unsafe. What is on the record is that shoulder angle rather than elbow angle is what moves the triceps' contribution at the shoulder2, and that the long head attaches to the scapula and blends into the shoulder capsule3. If the position hurts, that is a reason to use a movement you can do well rather than a reason to work through it.

What does Reckoner do when this lift stalls?
