Trap bar shrug

A shrug standing inside a trap bar. You pick it up like a deadlift, stand tall, and lift your shoulders straight up. The handles sit at your sides with a neutral grip, so the bar stays out of the way of your thighs and you can load it heavy.

Stand tall, shrug straight up.

The cue Reckoner puts on your wrist mid set.

How to do it

  1. Pick it up like a deadlift

Stand in the middle of the trap bar, hinge down, grip the handles and stand up with a flat back. Every set starts and ends this way, so the pick up deserves the same care as the shrug.

  2. Stand tall, arms long

Once up, stand straight with the arms hanging and the shoulders pulled down by the bar. That low start is what gives the shrug its range.

  3. Shrug straight up

Lift your shoulders toward your ears without bending your elbows, so the traps do the lifting.

  4. Pause, lower, then set it down properly

Hold the top a moment and lower slowly. After the last rep, hinge back down and set the bar on the floor, the same way you picked it up.

What goes wrong

How Reckoner progresses this lift

Six weeks of this lift, from 60 kg, run through the real engine. Nothing below was typed in: the prescription, the decision and the sentence beside it all come from the same code that writes your week.

Trap bar shrug, six weeks
WeekPrescribedWhat it did
13 x 12 at 60 kgMore reps 12 → 13 repsYou finished every set with three reps left in the tank (RPE 7) and room left in the range, so the reps climb before the load does.
23 x 13 at 60 kgMore reps 13 → 14 repsYou finished every set with three reps left in the tank (RPE 7) and room left in the range, so the reps climb before the load does.
33 x 14 at 60 kgMore reps 14 → 15 repsYou finished every set with three reps left in the tank (RPE 7) and room left in the range, so the reps climb before the load does.
43 x 15 at 60 kgLoad up 60 kg → 65 kgYou hit the top of the range with three reps left in the tank (RPE 7), so the bar goes up 5 kg to 65 kg. The weight went up, so the reps come down to twelve. You are now working 12 to 15.
53 x 12 at 65 kgDeload 40% of sets offFive weeks of building, then one week lighter. About 40% of the sets come off. The load holds and your reps stay where you earned them, so you keep the strength and lose the fatigue.
62 x 12 at 65 kgMore reps 12 → 13 repsYou finished every set with three reps left in the tank (RPE 7) and room left in the range, so the reps climb before the load does. The lighter week is over, so this is back to three sets.

Real engine output, not an illustration. Every row was produced by running the engine itself when this page was generated.

The full rule, and why the reps move before the load does, is in how Reckoner decides to add weight.

Questions people ask

Why use a trap bar to shrug?

The handles sit at your sides, so the bar does not drag on your thighs, and the neutral grip suits a heavy load.

Does the weight include the bar?

Yes. The bar's own weight is part of the load Reckoner gives you, so the number is the total in your hands rather than the plates on their own.

Will Reckoner put this in my plan?

Not by itself. The shrug group already has two lifts the engine places, so it never chooses this one for you. Choose it in the lift picker or as a swap for a shrug. Neck is recorded against it.

Similar movements

Reckoner eases the load first when this lift stalls, and offers one of these only if it stalls again after that. A lift already as light as your kit goes has no load left to ease, so the offer comes straight away. Each of them has a page.
