You lift twice a week and you run four times, or you would like to, and somewhere you picked up the idea that the two are at war. Cardio kills your gains. Lifting ruins your legs for Saturday. Pick one and be serious about it.
There is a real thing underneath that, called the interference effect, and it has been measured rather than argued about. It is smaller than its reputation, it lands on one specific quality rather than on everything, and most of what is left of it is a scheduling problem rather than a physiological one.
What the biggest review found
Schumann and colleagues pooled 43 studies comparing people who did aerobic and strength training together against people doing the identical strength program on its own. Maximal strength: no meaningful difference. Muscle size: no meaningful difference. Explosive strength, which is the jumping and sprinting end of it: reduced, and that one was the only difference that was statistically clear1.
None of it depended on whether the aerobic work was running or cycling, on whether it was more or fewer than five sessions a week, on training status, or on age1. So the picture is narrow and it is stable. The heavy end of your lifting is fine. The explosive end is what pays.
And the spacing is most of what moves it
The same review found the attenuation of explosive strength was more pronounced when the two were done inside the same session than when they were separated by at least three hours1. That is the practical finding in the whole literature, and it costs you nothing: the same week's work, moved apart, interferes less.
The interference is real, it is small, and most of what is left of it is a calendar problem.
The direction runners actually feel
The reviews above ask what the running does to the lifting. Runners tend to notice the opposite: the run that felt awful two days after squats.
That has been reviewed too. Doma and colleagues describe the residual fatigue a single resistance session leaves behind, which can impair the quality of a subsequent endurance session for several hours to days where the recovery between them is inadequate. The mechanisms they set out are impaired neural recruitment, a change in running mechanics that costs more energy for the same pace, soreness, and reduced muscle glycogen2.
Note what that is a claim about. It is about the quality of the session in front of you, not about whether the lifting was worth doing. A tired Thursday run is the price of Wednesday's squats, and the question is only whether Thursday was a run you needed to be good.
If they have to be in one session
Sometimes there is one window. Eddens and colleagues meta-analysed the ten studies that ran a concurrent program for at least five weeks with the order inside the session as the variable. Lifting before the endurance work came out better for lower body dynamic strength. For muscle size, static strength, maximal oxygen uptake and body fat percentage, the order changed nothing they could measure3.
Put that beside the paragraph above it and you have the honest answer, which is that the two findings point opposite ways and you have to choose which session you are protecting. Lifting first protects the strength3. Lifting second protects the run2. Nobody has shown you can have both out of one window, so anybody handing you a fixed order for it is handing you a preference.
How to lay the week out
- Separate them where you can. Three hours is the gap the review had data on, and a different day is better still1.
- Decide which session is the important one, then order around it. If Saturday's long run is the point of your week, do not lift heavy on Friday. If the lifting is what you are trying to move this block, lift first and accept a flat run.
- Give sprint and jump work its own space. Explosive output is the one quality that was measurably reduced1, so it is the one thing worth keeping out of a lifting day.
- Do not read one bad run as a verdict on lifting. A flat session in the days after a heavy one is the described, expected, temporary thing2. Read the block, not the day.
- Keep the lifting heavy. The strength work that improved running performance was training with high loads, meaning at or above eighty per cent of a one repetition maximum4. Heavy is the first thing that quietly turns into three sets of fifteen once you start scheduling around fatigue.
What Reckoner does, and what it does not

Two things it does give you are the ones this page is about. You choose which weekdays you train and what goes on each of them, so putting the heavy lower body day away from your key run is a decision you make once rather than a fight you have every week.
And it asks how you are before the first set. Answer that you are rough and today's loads come down for today, by a fixed amount, and that is where it ends: an eased day never becomes next week's baseline, so the morning after a long run costs you one session's weights and not your progression.
