What exercise order actually decides

Big before small is the rule everybody is handed. The research behind it says something narrower, and the narrow version is the one that tells you what to do.

You are told to lift big before small. Squats before leg extensions, presses before flyes, the compound movements while you are fresh and the isolation work at the end. It is the most repeated structural rule in a gym, and nearly every program you will ever be handed follows it.

It is a good default. It is also a narrower finding than the rule makes it sound, and the narrow version is the useful one, because it tells you what to do on the days the default does not fit what you are training for.

Whatever comes first gets your best work

Start with what happens inside one session. Reviewing that work, Simao and colleagues found that exercise order affects repetition performance across multiple sets: you complete more total repetitions on a movement when it sits at the beginning of the session, and that holds regardless of how much muscle mass the movement involves1.

Read the second half of that again. It is not that big lifts belong first because they are big. It is that the first thing you do is the thing you do best, whatever it happens to be. A lateral raise at the front of a session gets more total reps than the same lateral raise at the back of one.

What that adds up to over weeks

Nunes and colleagues pooled the studies that trained people for weeks with the order as the variable. Eleven studies, every one rated good to excellent for methodological quality, and the result is symmetrical in a way the usual rule is not.

Across all the strength tests together there was no difference between the two orders. Split by which lift was being tested, there was. Starting the session with the multi-joint movements produced greater strength gains in the multi-joint movements. Starting it with the single-joint movements produced greater strength gains in the single-joint movements. Their conclusion is one line: increases in muscular strength are the largest in the exercises performed at the beginning of a session2.

For muscle size, nothing. No significant effect of order on hypertrophy, whether it was measured at the site or indirectly, and the authors concluded that both orders may produce similar results2.

Order does not decide whether the session worked. It decides which lift got your best of it.

So it is a priority rule, not an anatomy rule

Both reviews land in the same place. Simao and colleagues put it as ordering exercises by priority of importance as dictated by the goal of the program, irrespective of whether a movement involves a relatively large or a small muscle group1.

That usually still comes out as the compound lift first, for a better reason than the one you were given. For most people the squat, the press and the row are the lifts they want to move, so those are the lifts that should get the freshest attempt. Somebody whose pressing is exactly where they want it and whose side delts are not is applying the same rule when they open the day on lateral raises, not breaking it.

One thing the order will not buy you

Pre-exhaustion is the one place order is supposed to do something extra: tire a muscle with an isolation movement so that the compound behind it trains that muscle harder. Simao and colleagues report that it might not be effective for that. Putting a single-joint movement first does not appear to increase the extent of neuromuscular recruitment in the larger muscle group during the compound that follows1.

What it reliably does is cut the reps you get on the compound, which is the ordinary cost of putting something second. You paid the price and did not get the thing you paid it for.

How to order your own session

  1. Put the lift you most want to improve first. Not the biggest one. The one whose number you would be most annoyed to find stuck in six weeks.
  2. Keep the order the same from week to week. A lift that moves from second to fourth reports worse numbers for a reason that has nothing to do with you, and you will read it as a bad week.
  3. Judge a lift against itself. Your fourth movement is meant to feel worse than your first. That is the order working, not a lift going backwards.
  4. Do not soften up a compound with an isolation lift. If you want to train a pattern hard, train it first.
  5. Stop weighing it up for size. If growth is what you are after, spend the attention on the sets and on the effort, and put the order wherever it suits your week.

What Reckoner does with it

That order is also what holds when a session has to be shorter than the plan was written for. The shape of the day is fixed for the block, and that is what makes the week to week reading honest. When the engine sees that you finished every rep of your second lift, it is comparing that against a week in which that lift was also second.
