The first program most people run adds weight every week. A little more on the squat, a little more on the bench, week after week, and for a few months it is the best deal in training. Then it stops, and it stops abruptly, because a scheme with one variable has exactly one thing to say and it has run out of ways to say it.
Double progression is what replaces it. The name is literal: two things progress rather than one, and they take turns.
How it runs
A lift is given a rep range instead of a rep target. Eight to twelve is the one most people meet first, because it is what the American College of Sports Medicine recommends for somebody new to lifting3. You pick a weight you can handle for eight good reps on every set, and then:
- Add reps, not weight. Next session you try for nine on every set at the same weight. Then ten. The bar does not move.
- Finish the range on every set. Twelve on the first set and nine on the last is not finishing the range. Every set has to reach the top.
- Then add the smallest load step your gym can make. The smallest pair of plates, one notch on the dumbbell rack, one pin on the stack.
- Drop back to the bottom of the range and climb it again. You are now doing eight reps at a weight you could only do eight reps of, which is where you started, except the weight is heavier.
That is the whole method. It fits on a sticky note and it will keep working for years.
The range is the room you have to progress in on a week the bar cannot move. Programs without one have nowhere to put a good week that was not a great one.
Why it works better than adding weight
Three reasons, and only the first is about physiology.
Reps overload a lift as well as weight does. Trained lifters split for eight weeks into a group adding load and a group adding reps came out with strength and size differences small enough to be argued about rather than seen2. So a week spent adding a rep is not a week off. It is the other route up.
It always has an answer. Adding weight every week has one outcome when you cannot: the week is a failure. Double progression has an intermediate step, so a week where you got nine reps instead of eight is progress, gets recorded as progress, and feels like progress, which matters more than it sounds.
It decides for you. The load goes up when the range is finished and not when you feel brave. That is the same rule the American College of Sports Medicine's own progression guidance gives, which is to raise the load once the current one can be carried past the target3. Taking the decision out of the moment is the point: nobody makes a good judgment about how heavy to go while standing over a bar they have finished with.
Four ways people get it wrong
- Adding weight when only the first set hit the top. The last set is the one that decides. Adding weight off the first set means carrying a weight you can manage once into a session that asks for it four times.
- Choosing a range that is too wide. Five to fifteen is not a range, it is two different exercises. A narrow range on a heavy compound lift and a wider one on an isolation movement is the usual shape, because a curl tolerates a spread of reps that a squat does not.
- Treating the reset as a loss. Going from twelve reps back to eight looks like losing four reps. It is not. It is the same eight reps at a weight that used to be your twelve rep weight, which is more work than you have ever done on that lift.
- Ignoring how the reps came. Twelve reps where the last three changed the movement is not twelve reps of that lift. The range is finished when you can finish it in the position you started in.
What it is not
It is a scheme, not a finding. Double progression has not been put up against a straight weekly load increase in a controlled trial, so the case for it is the case above: it rests on evidence that reps and load both overload a lift, and on the practical fact that it has an answer for a week where a single variable scheme has none. That is a good case. It is not the same thing as a result.
It is also not the only way to tie two variables together. Sets can play the role reps play here, so a lift climbs from three sets to five at a fixed weight and rep count before the load moves1. The principle is the same: the load waits for a benchmark rather than for the calendar.
Own the weight through the whole range before you make it heavier. Every rep you add is a rep you keep when the plates go on.
